Low-impact doesn’t mean low reward. Gentle, mindful movement can increase blood flow to healing tissues, improve flexibility, reduce inflammation, and even enhance your mood, all without causing flare-ups or setbacks.

- Water-based exercises (like swimming or aqua aerobics)

- Hold for 3–5 seconds, then lower slowly.
- Repeat 10–15 times.
Why it helps: This exercise supports the pelvis and spine, relieving strain on the lower back and helping with posture.
2. Squatting in and out of chair
Helps strengthen: quadriceps, glutes, hamstrings, calves, core and hip flexors
- Sit on a sturdy chair with feet flat on the floor.
- Keep knees in line with toes
- Sit back
- Control descent; don’t “drop” onto the chair
- Chair Squats (tempo: 3 sec down, 1 sec up
- 12 – 15 reps, 3 – 4 sets
Why it helps: Chair squats train your body to move through a functional range of motion, including hip hinge, knee bend, and ankle flexion, in a safe and controlled way. These fundamental movements are needed for everyday tasks like sitting down or picking something up.
3. Wall Angels
Helps strengthen: upper back, shoulders, and posture muscles
- Stand with your back against a wall, feet about 6 inches away, arms raised like a goal post.
- Keep your back, head, and arms in contact with the wall as you slowly raise and lower your arms.
- Do 8–10 reps, moving with control.
Why it helps: This improves posture and reduces tension in the upper back, which is key for those with chronic back or shoulder pain.
4. Bird Dog (on hands and knees)
Helps strengthen: core, hips, and lower back stability
- Start on all fours, with hands under shoulders and knees under hips.
- Extend one arm and the opposite leg, keeping hips level.
- Hold for a few seconds, then switch sides.
- Do 8–10 reps per side.
Why it helps: This movement builds core control and balance, protecting your back during daily tasks.

Posture awareness goes beyond standing tall; it’s about understanding how your body aligns and moves. Being mindful of posture helps prevent muscle strain, joint irritation and compensations that can lead to discomfort or pain over time.
Your core, which includes your abdominal muscles, back muscles, and the muscles around your pelvis, plays a significant role in keeping your body stable and upright. A strong core reduces the burden on your spine and joints, especially during movement.
Simple ways to improve posture and core engagement daily:
- Practice mindful breathing: Inhale deeply through your nose, expanding your belly, and exhale slowly while gently tightening your abdominal muscles.
- Set reminders to check your posture at your desk or while standing.
- Add exercises like planks, pelvic tilts, and bridges into your routine.
When your core is strong and activated, everyday movements, from lifting groceries to climbing stairs, feel more stable and less risky.
When to Modify or Seek Medical Clearance
It’s important to know that recovery is not one-size-fits-all. What works for one person may not work for another, especially if you’re recovering from surgery, a recent injury, or managing a chronic condition.
